warm up to a heavy triple.  Rest, and then repeat at ~95%; then finally at ~90%

Fartlek training - Run 2 Miles or Row 2K (choose your own work/ recover interval (example 2 minutes of running: 1 minute of walking, or :30 sprint, :30 paced, ... etc.)
